Are You Physiologically Ready for Sub-40?
Three markers give you a genuine read on where you stand. An estimated VO2max of 55+ for men or 50+ for women is the aerobic engine size this pace requires. A recent 5K time under 19:00 is a reliable predictor that your raw speed is in the right range. And a lactate-threshold pace at or faster than 4:10/km, sustainable for 20 or more continuous minutes, tells you whether you can actually hold that speed rather than just touch it briefly.
The runners I see stall out chasing sub-40 almost always have the speed — a sub-19 5K — but not the threshold durability. They can hold 4:00/km for 3km, not 10. If that sounds like you, it's not a setback, it's useful information: you know exactly what to build.

Building the Base Before the Focused Plan
Here's something most published sub-40 plans don't say out loud, Marathon Handbook's included: they assume you can already sustain 40-50km a week for four to six weeks before you start layering interval sessions and tempo work on top. If you can't yet do that comfortably, the focused 8-week plan below is not the right starting point — it will break you down rather than build you up.
The fix is straightforward, if not fast. Build to 40-50km a week and hold it there for four to six weeks before you touch structured speedwork. That's mileage on its own — easy running, nothing fancy — laying down the aerobic durability that the interval sessions later depend on.
If your current weekly mileage is well below that, don't try to compress the increase. Use the 12-week base-building progression, which lays out exactly how to get there without breaking down along the way.
The 8-Week Sub-40 Plan
This is the plan I actually prescribe — Dominique de Rooij, accredited Level 2 coach, Athletics Australia — adjusted from the standard template that assumes a base most runners haven't built. It runs 5 days a week: one interval session, one tempo or threshold session, one hill or strength session, and easy running filling the gaps.

If you train on a treadmill, set it to 15.0km/h for 4:00/km goal pace, 15.4km/h for 3:55/km interval pace, and 14.4km/h for 4:10/km tempo pace — add a 1% incline to roughly replicate outdoor effort. Every session on this table should feel controlled, not maximal, right up until the final week's race-pace strides.
Tempo or Threshold Intervals — Which Actually Gets You There?
There's a genuine coaching debate buried in most sub-40 guidance, and Marathon Handbook lands on one side of it without saying so: a single long continuous tempo run — say, 10 miles at 4:15/km — versus shorter threshold intervals broken into repeats, like 6x1km. I side with broken threshold work for the majority of the runners I coach toward this goal, and here's why.
A single 10-mile continuous tempo demands a huge, uninterrupted block of time and a level of durability many sub-40 hopefuls simply haven't built yet. Threshold interval sessions — broken efforts with short recoveries — produce comparable lactate-threshold adaptation and are far more consistently executable for someone training five days a week around a full-time job. You can fit 6x1km into a lunch break. Ten continuous miles at threshold pace, you cannot.
My rule of thumb: reserve the long continuous tempo for runners already comfortable at 40+ km/week who have the recovery capacity to absorb it. Everyone else is better served by the broken threshold sessions in the plan above. Both routes reach threshold pace. Only one of them fits into most people's actual week.
Choosing the Right Race for Your Attempt
Course and conditions matter more for a marginal goal like sub-40 than they do for a more comfortable target. A 5-10 second/km grade-adjusted-pace penalty from rolling terrain can be the entire difference between 39:55 and 40:05 — that's how thin this margin is. Pick a flat, cool, small-field race with minimal congestion at the start. That's not always your biggest local event; sometimes it's a smaller, better-organised one down the road.

If You Narrowly Miss Sub-40
A near-miss has three usual causes, and they need three different fixes. Missed by a pacing error — you went out too fast and paid for it late — check your kilometre splits against goal pace and adjust your execution, not your fitness. Missed by undertraining — you couldn't hold pace from kilometre 7 onward — repeat the plan with a higher base mileage under you first. Missed by conditions — heat, wind, or a tough course — reattempt on a better day before you change anything about your training.
I coached a runner who missed sub-40 by 8 seconds, twice, with the exact same pacing error both times — 26 to 28 seconds too fast through the first 3km.
