The Gap Every Sub-40 Plan Assumes You've Already Closed

Sub-40 training plans — including the popular published ones — assume you can already sustain 40-50km a week for four to six weeks before the structured speedwork starts. If you can't, that assumption becomes your problem about three weeks into the focused block, usually as a niggle that won't settle down.

Budget roughly 12 weeks to build that base safely, starting from a baseline of 20-30km a week. Skipping this step — jumping straight into interval sessions on a mileage base that isn't ready for them — is the most common reason runners break down mid-way through the focused plan, not lack of speed.

The 12-Week Base-Building Progression

Here's the progression I actually prescribe, worked from a 25km/week starting point. Weeks 1-3 build from 25km to 32km — roughly a 10% increase each week. Week 4 steps back to 27km. Weeks 5-7 build from 27km to 38km. Week 8 steps back to 32km. Weeks 9-11 build from 32km to 45km. Week 12 holds at 42-45km as a settling week before the focused block begins.

Notice the pattern: no more than three consecutive build weeks before a step-back, and no single week-on-week increase larger than 10%. That's not a suggestion — it's the rule the whole table is built around. Every third or fourth week, cut volume by 10-15% rather than pushing on. This is an original progression I stand behind, not a generic percentage rule applied blindly.

What Belongs in the Base Phase (and What Doesn't)

85-90% of your weekly volume should be easy, conversational-pace running. That's the base of the base — nothing complicated about it. Twice a week, add strides after an easy run: 6-8 x 20 seconds building to fast-relaxed, with full recovery between each. These maintain your neuromuscular sharpness without piling on fatigue.

One light fartlek session every two weeks — 8-10 x 1 minute moderately hard, 1 minute easy — is optional from week 6 onward, once your volume is established. Not before. As accredited Level 2 coach (Athletics Australia), my position on this is deliberate, not a gap in the plan: structured tempo runs, threshold intervals, or anything at goal 10K pace does not belong in base phase.

The reason is simple. That kind of work competes directly with your volume increase for recovery capacity. Try to do both at once and you'll likely get neither the mileage gains nor the speed adaptation you're after — you'll just get tired.

Signals You're Ready for the Focused Block

I don't move a runner into the focused block on mileage alone. Three markers, and all three need to be true. First, three consecutive weeks at 40km/week or higher without a new niggle or excessive fatigue. Second, a comfortable long run of 12-14km at easy pace, finishing feeling like you could continue rather than finishing wrecked. Third — the tiebreaker — a 20-minute time trial holding sub-4:20/km without your heart rate climbing into zone 4-5.

That time trial matters more than the mileage on its own, because volume without pace control just means a longer, slower 10K. If any of the three markers fails, stay in base phase and repeat weeks 9-12 of the progression rather than starting the focused block underprepared.

Managing Injury Risk During the Ramp-Up

Three injuries show up most often in runners moving from sub-30km to 40-50km a week: shin splints and medial tibial stress, Achilles tendinopathy, and proximal hamstring or glute tendon irritation. All three are volume-driven, not speed-driven — which is exactly why they turn up in base phase rather than the focused block.

Cap any single run's increase at 2km over the previous longest run of the week. Add a second easy day rather than extending an existing run past 12km early in the progression — spreading the load beats concentrating it. Treat any pain that doesn't resolve within 48 hours as a stop signal, not a run-through-it signal.

Most base-building dropouts I see aren't a motivation problem. They're a runner extending their long run from 10km to 15km in one jump because week 6 "felt easy," then nursing a sore Achilles through week 8. Ignoring early tissue signals — not lack of commitment — is where this goes wrong.

If 12 Weeks Isn't Enough

If you're starting below 20km a week, plan for two 12-week cycles rather than compressing the progression. The same 10% weekly increase from a lower starting point still takes proportionally longer to reach 40-45km a week, and compressing it removes the step-back weeks that actually prevent injury.

Needing a second cycle isn't failure. It's the same maths applied honestly: roughly 8-10 weeks to double your weekly mileage safely, regardless of where you start. Two cycles from a low base gets you to the same place as one cycle from a higher base — just with the timeline your body actually needs.
