Mid-Race Fuelling for 10K Runners
You're not sure whether you actually need to fuel during a 10K, or whether that's overkill for a race this short. Most runners finishing a 10K in under 60 minutes don't need a gel at all. You've got roughly 90 minutes of stored glycogen on board, which comfortably covers the distance for the majority of finishers — so the real question isn't survival, it's conditions and comfort. I get asked this exact question by athletes race after race. Below is the decision framework I actually use, not a generic time-based rule.
Do You Actually Need a Gel for a 10K?
Here's the direct rule. Under roughly 40 minutes, skip fuelling entirely — there simply isn't time for a gel to matter, and it adds risk for no benefit. Between 40 and 60 minutes, fuelling is optional and situational, depending on heat and how you fuelled beforehand. Past 60 minutes, a single gel taken around 25-35 minutes in is genuinely useful.
The thing is, most 10K runners have enough stored glycogen — roughly 90 minutes' worth — to finish the race without eating anything at all. That reframes the whole question. This isn't about running out of fuel. It's about conditions, comfort, and whether skipping breakfast has already put you behind.
The Decision Framework: Finish Time + Conditions + Breakfast
Blanket time-cutoff rules miss the variables that actually change the answer. I use three inputs — expected finish time, conditions, and what you ate beforehand — to land on a real recommendation rather than a vague range.

Take a 55-minute runner racing in hot conditions who skipped breakfast — that combination points to a gel at roughly 20-25 minutes plus extra fluid at every station. A 50-minute runner in mild conditions who ate a normal breakfast, on the other hand, can skip the gel entirely and drink only if thirsty. Same distance, genuinely different plans.
Gel Logistics: Carrying, Pinning, and Aid-Station Timing
Hand-carrying a single gel costs you nothing over 10K distance, but plenty of runners still prefer to be hands-free. Pin it to the inside of your shorts waistband, or tuck it into a flip-belt — either works. If you're planning to rely on an aid station's on-course gels instead, confirm the brand and flavour from the race pack beforehand. Race morning is not the time to discover you can't stomach a new flavour.
I give athletes a specific sequencing rule after watching too many of them choke or stitch from combining the two at pace: take the gel first, run five to ten strides at a slightly eased effort, then drink. Swallowing gel and gulping water at the same moment increases your chance of a stitch or a gag reflex when you're already working hard.
Hydration in Hot-Weather 10Ks
In heat above 22°C, or high humidity, use every aid station from 3km onward. Take small sips — 100-150ml — rather than draining a full cup, which is both hard to manage at pace and more than you need. Water beats sports drink for most runners unless you've specifically trained with an electrolyte drink already; a 10K is too short for meaningful electrolyte depletion to be your priority. Cooling and comfort are what matter here.
Before the gun: 400-500ml of water or a light sports drink two to three hours out, then a small top-up sip 15 minutes before the start, and stop drinking after that. Here's the honest bit — in a 10K, over-drinking mid-race, trying to "stay ahead" of thirst, is a bigger practical risk for most recreational runners than under-drinking. The race is short enough that genuine dehydration rarely has time to develop.
The Psychological Boost vs. the Physiological Reality
Let's be straightforward about this. A gel taken 25 minutes into a 10K barely has time to digest and enter your bloodstream before you cross the finish line — the physiological window is short, and for most finish times the usable glucose contribution is marginal at best.
But there's a real mechanism that does help some runners, and it's not physiological. The psychological effect of a familiar ritual — same gel, same timing as training — reduces perceived effort and anxiety in the second half of the race. That's a legitimate reason to keep the habit, even when the physiology is marginal. My coaching stance on this: keep the ritual if it already predates race day from your training. Don't introduce one for the first time on race morning purely for the placebo effect — that's a new variable, not a proven comfort.
Common Fuelling Mistakes to Avoid
The SERP is full of under-fuelling warnings. In my experience coaching 10K runners, the more common practical risk runs the other way.
- Trying a new gel or flavour on race day — risks GI distress with no time to recover before the finish.
- Over-fuelling a race this short — taking two or more gels in a 10K when even one is often unnecessary, leaving you with a stomach working against you rather than for you. I've coached an athlete who took two gels in a sub-50 10K attempt and spent the final two kilometres fighting nausea rather than racing — a completely avoidable, self-inflicted problem.
- Chugging a full cup at an aid station instead of sipping, which is a fast route to a stitch at race pace.
- Skipping breakfast and assuming a race-morning gel replaces it — it doesn't fully compensate for three to four hours of fasted glycogen depletion.
Practice This Before Race Day
Rehearse your exact race-day plan — the same gel, the same timing relative to elapsed minutes, the same aid-station sip technique — in at least two race-pace training runs or a tempo session in the three weeks before race day. Not just an easy run. Gut tolerance under hard effort differs meaningfully from tolerance at easy pace, and the only way to know your plan works is to test it under the effort you'll actually be racing at.
