Two sessions a week, 20-30 minutes each, placed on easy-run or rest days — never the day before a quality session. Focus on single-leg strength (step-ups, split squats) and calf/Achilles resilience (calf raises, both bent-knee and straight-knee). From age 45 onward, treat this as non-negotiable — it's specifically about injury prevention, not general fitness.
Block Periodization Adjustments for Masters Runners
The base phase shifts more towards volume than a younger runner's plan — roughly 80/20 volume-favoured, versus 70/30 for younger runners — because base-phase easy volume carries lower injury risk than early intensity.
In the peak phase, the final 3-4 weeks, the ratio inverts more sharply towards intensity than in a younger runner's plan. Once your overall volume is already capped, quality work is where the remaining fitness gains actually come from.
