The forecast for your race is hot and humid, and you're trying to work out how much that should actually change your goal pace. Dew point, not air temperature, predicts how much a hot race will slow you down. Above 60°F (15°C) dew point, expect to give back pace as the band climbs — a 9:00/mile goal pace becomes roughly 9:25-9:40/mile at a 70°F dew point. Seconds Per Mile to Give Back, By Dew Point Range

Here's the full banded breakdown, since a single rule of thumb isn't precise enough to plan a race around. Dew point under 55°F needs no adjustment at all. 55-60°F, add 1-2% to goal pace. 60-65°F, add 3-4%. 65-70°F, add 5-7%.

Above 70°F dew point, add 8% or more — and seriously reconsider a time goal in favour of a finish-focused effort. At that point, chasing a specific number is fighting physics you can't win, and a smarter race is one where you let the goal go.


Building Your Personal Hydration and Electrolyte Plan Before Race Week

I've had athletes discover their "normal" fluid intake was less than half their actual sweat rate once they ran the test — guessing costs races. Here's the test: weigh yourself before and after a 60-minute run in similar conditions, with no bathroom breaks, and account for any fluid consumed during the run. Convert that weight loss into a per-hour fluid target.

Pair that number with a sodium estimate. 500-700mg/L is a reasonable starting band for moderate sweaters — more if you show documented "salty sweater" symptoms like visible salt crusting on your kit after a run. A generic aid-station cadence is a guess. This test isn't.


The 1-2 Week Heat Acclimatization Protocol

Acclimatization gets mentioned everywhere and given a real timeline almost nowhere. Here's mine, for the final 10-14 days before a hot race: 3-4 sessions of 20-30 minutes in the heat of the day, or overdressed indoors if a hot climate isn't available to you.

Build from easy effort only in days 1-4, add some race-effort minutes by days 8-10, and taper the heat exposure alongside your training volume in the final 3-4 days. Two weeks is genuinely enough to produce a meaningful physiological adaptation — you don't need months.


Race-Morning and Mid-Race Fueling/Fluid Execution

Pre-race, take 500-600ml of fluid with electrolytes in the two hours before the start. Mid-race, drink to your personal per-hour target from the sweat-rate test above at every aid station — not "as much as possible," which is the instinct that causes more problems than it solves.


Mid-Race Decision Rules: Adjusting Pace and Fluids Together

Nobody gives you a combined rule for pace and fluids, so here's mine. If you're on pace but your heart rate is running 8-10 beats per minute higher than a cool-weather effort at the same pace by mile 6, cut your pace by the dew-point band above immediately — don't wait for the heat to force the cut later, on its terms instead of yours.

If you feel behind on fluids — no urge to urinate by mile 8, unusually dry mouth despite drinking — increase your intake at the next two aid stations before making any pace decision. Fix the fluid problem first; a pace cut won't solve dehydration on its own.


Overhydration and Hyponatremia — Knowing the Other Risk

Drinking meaningfully more than your calculated sweat-rate loss, especially plain water without sodium, over a two-to-three hour half marathon risks diluting your blood sodium. I've seen an athlete over-drink plain water on a hot course chasing generic "stay hydrated" advice, and finish nauseated and confused despite feeling well-prepared going in.

The warning signs are nausea, confusion, or swelling — not thirst. If these appear, stop drinking plain water and seek medical attention at the next aid station. This isn't a scare tactic; it's the other half of a hydration plan that only ever talks about drinking more.


Post-Race Recovery Considerations After Racing in Heat

Rehydrate to replace roughly 150% of the body weight you lost during the race, over the following four to six hours, with sodium included — not water alone. Your body's replacement needs after a hot race are genuinely higher than after a cool one, and treating recovery hydration the same both times undersells what the heat took out of you.
