Marathon Goal Pace Adjusted for Heat and Humidity
Marathon goal pace adjusts by dew point, not by raw heat or humidity numbers. Below 55°F/13°C dew point, run goal pace as planned. Between 55-65°F/13-18°C, add roughly 3-10 seconds/mile. Above 65°F/18°C, add 2-6% to your goal finish time — for a 4:00 goal, that's roughly 5-14 minutes. Above 70°F/21°C dew point, abandon pace targets altogether and run by effort/HR instead. You've got a goal pace locked in, and the forecast just turned against you. Most heat blow-ups don't come from a fitness gap — they come from starting at a number built for a cooler day and refusing to let it go until the damage is already done.
Why "Banking Time Early" Backfires in Heat
Starting at cool-weather goal pace in heat creates a small early cushion that gets lost several times over in the back half, because core temperature climbs and pace decays non-linearly, not linearly — this is the classic heat-race blow-up pattern. Set the adjusted, slower pace as your actual target from mile 1, not a fallback. If conditions improve or you feel strong after halfway, that's when to reclaim time — not before.
Executing the Adjustment Across the Race
Break race execution into three checkpoints. Miles 1-9: hold 5-10 seconds/mile slower than even your heat-adjusted pace as insurance — early over-effort in heat is the costliest mistake you can make. Miles 9-20: settle into your adjusted goal pace, and cross-check it against effort and HR, since heat inflates HR at a given pace — see pacing by effort and HR for the method. Miles 20-26.2: accept further slowing as core temperature accumulates rather than fighting it, and treat finishing upright over chasing your original pre-adjustment goal time as the actual win condition.
I use dew point over temperature or humidity alone when resetting an athlete's race-morning pace — it's the same call I make for every BRT athlete facing a hot race. I've seen runners hit 10K in a hot race feeling "fine" at original goal pace, then lose 8-15+ minutes in the last 10K, versus the runner who reset the target at mile 1 and finished stronger. Treating miles 1-9 as insurance-banking territory is a heat-specific deviation from my standard pacing advice, not a universal rule — in cooler conditions I coach the opposite.
Hydration and Cooling Don't Replace the Pace Adjustment
Even well-executed hydration and cooling — ice, sponges, course misting — only offset part of the heat performance cost. The adjustment table above still applies on top of good hydration practice, not instead of it. Heat also raises your cramping risk — manage that alongside your pace, not as an afterthought.
Start with your standard goal pace, then apply the heat adjustment above. Pace isn't the only thing heat changes — adjust your fuelling too, since the two decisions are made together, not separately.
