Heat and humidity raise your marathon cramping risk by increasing sweat rate and sodium loss; hills — especially descents — raise it through muscle fatigue from eccentric loading. You've checked the forecast for race day, or studied the elevation profile of a net-downhill course, and you know something about these conditions raises your odds — you just don't know how much, or what to actually do about it. When a race stacks more than one of these factors, the risks compound rather than simply add, so your race-day protocol needs to layer adjustments, not pick one.

Heat and Humidity: The Sodium and Pacing Adjustment

Higher sweat rate means faster sodium loss and a higher heart rate at the same pace, which pulls your neuromuscular fatigue threshold earlier in the race. This is the sodium-adjustment table I use with athletes, built as a direct extension of the dew-point pace table on the dew-point pace adjustment table.

Hills: Why Descents Are the Bigger Cramp Risk Than Climbs

Most runners assume climbing is the harder, riskier terrain for cramping. In my experience coaching athletes into point-to-point courses with net descent, it's the opposite — these races produce noticeably more early cramp reports among my athletes than flat courses run at comparable effort. Downhill running loads your quads eccentrically, causing more muscle micro-damage per mile than climbing or flat running at the same effort. Net-downhill or rolling courses accumulate this damage earlier, shifting the mile-18-26 cramp window forward — sometimes into miles 12-16 on aggressive downhill courses.

Compounding Risk: Hot and Hilly Races Together

Picture a warm-weather race with meaningful net descent — that's the scenario where the two mechanisms genuinely compound. The checklist here is a sodium bump, a downhill effort cap, and an earlier fueling start, all three, not one. When two or more risk factors are present, build in a self-check at mile 10-12 — effort and heart rate against plan, first cramp warning signs — rather than waiting for symptoms to force a reaction.

I coached a runner training for a warm, net-downhill race who adjusted both sodium intake and downhill pacing and avoided the cramping that had hit them in a prior flat, cool-weather marathon. That's the counter-intuitive point worth remembering: "easier"-looking conditions don't guarantee lower risk, and a flat, cool course is no guarantee against cramping if pacing goes wrong.
