Hill Training Workouts for a Hilly 10K Target Race
Let's face it — most runners preparing for a hilly 10K do some hill work, but very few do the right hill work in the right order. I recommend three core hill sessions for a hilly 10K target race: short hill sprints (8–10 x 10–15 seconds at 7–10% grade, full recovery) for power, medium hill repeats (8–12 x 45–60 seconds at 5K effort) for strength-endurance, and long hill reps (4–8 x 90–150 seconds at 10K-to-half-marathon effort on 4–6% grade) for race-specific durability. I use all three with athletes building toward a hilly target race.
The sequencing between them matters as much as the sessions themselves. The workout prescriptions aren't new — good coaches have used variations of these for years. What's missing from most resources is how to sequence them across a training block, match them to your actual race course, and protect your flat-speed fitness while you do it. That's what this page covers.
A 10K-Specific Hill Workout Menu
Four workouts cover the full range of hill-specific demands a hilly 10K places on you. Each targets a different physical quality. None of them replace the others.

Notice the progression built into that table — from pure power at the top, through strength-endurance, into race-specific durability, and finally into a continuous session that simulates racing on undulating ground. You don't need all four every week. You need the right one at the right point in your block. That's the next section.
Sequencing Hill Work Across Your Training Block
Here is the sequencing I recommend for athletes building toward a hilly target race, mapped across a typical 10–12 week 10K block:
- Weeks 1–3 (base) — one medium hill repeat session per week, building a strength foundation without overloading you before the harder work arrives.
- Weeks 4–7 (build) — one long hill rep or rolling hill tempo session per week, with explosive hill sprints added as a secondary session every other week.
- Weeks 8–9 (peak, race-specific) — shift to course-matched hill sessions at race effort, built around your actual target course's profile.
- Final 10–14 days (taper) — drop hill reps entirely. Replace them with short hill strides — 4–6 x 15 seconds, easy pace — to keep your neuromuscular system sharp without banking fatigue you don't need. This follows the same taper logic as flat interval sessions.
Skipping straight to long hill reps in week one is a common mistake. Your legs need the base-phase strength work first. Without it, the harder sessions in the build phase cost more than they should.
Matching Training Hills to Your Race Course
Generic hill training gets you fit. Hill training matched to your actual course gets you race-ready. Once you've identified your target course's dominant climb length and grade — see my page on identifying your target course's climb length and grade — I'd recommend finding or approximating a training hill within plus-or-minus 2% grade and within 30% of that length.
If no matching hill exists near you, accumulate the equivalent total climbing time in shorter reps instead. I had an athlete training for a course with a single 800m climb at 5% grade — nothing local came close to matching it. We used 3 x 270m reps at 5% back-to-back with short jog turnarounds — comparable total time-on-grade, delivered in a shape her local terrain could actually provide.
The trick is this: you're not trying to find an identical hill. You're trying to accumulate an equivalent training stimulus, however your local terrain lets you build it.
Substitute Options When You Don't Have Hills
Flat terrain isn't a valid excuse to skip hill training. Three substitute protocols cover the gap:
- Treadmill incline — set 4–6% for medium and long reps, 7–9% for short sprints. Treadmill inclines feel harder than the equivalent outdoor grade at the same pace — no downhill recovery, less air resistance. I'd recommend running your reps 5–8 seconds per kilometre slower than your outdoor equivalent pace. That's a calibration I apply consistently, not a generic rule of thumb.
- Stair repeats — a 1–2 minute continuous stair climb, in a parking garage or stadium, substitutes for a medium hill rep. Count flights rather than time for consistency between sessions.
- Stairmill or StepMill — set the machine to sustain 8–12 steps per 10 seconds for a medium-hill-equivalent session.
Be honest about what these substitutes cover and what they don't. They deliver the power and strength-endurance stimulus well. What they cannot replicate is race-specific downhill loading. Beware: if your hilly target course has significant descent, you still need some outdoor downhill running before race day. No substitute gets your legs ready for that eccentric load.
Balancing Hill Work With Flat-Course Speed
Hill work is not the whole training block. I'd recommend capping hill-specific sessions at one per week in the base phase, rising to two per week at peak — out of a typical four to five quality sessions total. At least one flat tempo or interval session should survive every single week of the block, regardless of how much hill emphasis the week carries.
Why does this matter? Most hilly 10Ks still have flat or gently rolling sections where raw speed — not hill strength — determines your split. I've seen runners convert every quality session to hill work for six or more weeks straight. They arrive with genuinely strong hill-specific fitness. Their flat-pace speed, meanwhile, has quietly eroded. That shows up on race day as a slower-than-expected split on the one section of the course they assumed would be easy.
Protect your flat speed the whole way through. It's not competing with hill work — it's the other half of a complete hilly-course preparation.
Frequently Asked Questions
Are short steep hill repeats or long rolling tempo runs better for a hilly 10K?
Both — they train different things. Steep repeats build the power to handle short punchy rises, while rolling tempo runs build the sustained effort-control needed for longer climbs. A course-profiling check on your actual target race tells you which one the course demands more of, so you can weight your training accordingly.
Can treadmill incline training substitute for real hill training?
Yes for power and strength-endurance, no for descent-specific loading. A treadmill can replicate the uphill stimulus reasonably well if you adjust your pace. It cannot replicate the eccentric loading of running downhill, so a hilly target course with significant descent still needs some outdoor downhill running before race day, regardless of how much treadmill work you've done.
