10K Pacing With Hills
Your 10K target race has real hills, and you're reaching for marathon hill-pacing advice because it's what's out there. Marathon hill advice will wreck your 10K if you apply it without thinking. I've coached enough athletes through hilly courses to know the gap between the two disciplines catches people out every time. Gentle rolling hills of 1-3% gradient barely need a pace adjustment. Moderate hills of 4-6% cost you 20-45 seconds per kilometre against flat pace. Anything 7% or steeper needs to be raced by effort, not by a fixed number on your watch. Why a 10K Hill Mistake Doesn't Forgive You
In a marathon, a hard-fought climb can be absorbed and recovered from over the next several miles at easy effort. You have time and distance on your side. A 10K offers no such luxury. There's no equivalent recovery window — a climb pushed too hard at kilometre 4 compromises the remaining 6km, because the race is already being run at threshold effort with minimal margin to begin with.
The execution rule changes by gradient band. On 1-3% climbs, hold your effort and make minimal changes to your stride — these barely register as hills at 10K intensity. On 4-6% climbs, shorten your stride, keep your cadence up, and accept the 20-45 second per kilometre cost as effort-neutral. Don't fight it. On 7%+ climbs, shorten your stride further still, lean from the ankles rather than the waist, and arrive at the top under control rather than gasping — redlining here costs you the next 2km, not just the climb itself.
The 10K hill mistakes I see most aren't on the climb itself — they're in the 800m after it, where a runner who redlined uphill tries to "make up" the perceived lost time and blows up for good. Downhills deserve equal care. On moderate descents, let gravity claw back time without overstriding or braking, both of which increase impact loading through your legs. I coach athletes to think of descents as pace recovery, not pace attack — overstriding downhill to chase time back costs more in impact fatigue over the last 2-3km than it gains.
Grade Adjusted Pace, Explained and Applied
Grade Adjusted Pace, or GAP, converts hilly-pace effort into a flat-equivalent pace, so a climb and a flat section can be compared on the same scale. A worked example: running 5:30/km on a hill section might represent roughly 5:15/km of GAP-equivalent effort — meaning the climb is costing you real time, but the effort itself is honest, not wasted.

Building Your Course Plan From Elevation Data
Profiling a course before race day changes how you race it. A course with its steepest climb at kilometre 7 changes where you need to bank effort earlier in the race, compared with the same climb sitting at kilometre 2. You can't guess this — it requires actual elevation data pulled from a Strava course upload, the race website, or MapMyRun. Training for a Hilly Target Race
If you know your target race is hilly, train on hills. The single most useful session type is a rolling-terrain tempo run — sustaining threshold effort across changing gradient rather than only on the flat — done on the closest available approximation to race terrain in the 6-8 weeks before the race. Is This Course Even PR-Viable?
Not every hilly course supports a personal record attempt, and it's worth being honest with yourself about that before race day rather than after it. A simple decision rule: if the course has more than roughly 50m of cumulative climb across the 10K with no equivalent net descent, treat it as a time-trial against yourself rather than a PR course, and race for place or effort instead. I've coached a club runner who chased a flat-course PR time on a course with a 60m net climb, blew up by kilometre 8, and came back a year later on the same course to run a smarter effort-paced race — a smaller time improvement, but a genuinely sustainable one. By effort, especially on anything steeper than about 4%. Your GPS pace will lag reality on a climb and will not tell you when you're overcooking it. Use your watch to plan your splits before the race, then run the hills themselves by feel — controlled, not redlined.
