Weather-Adjusted 10K Warm-Ups

The forecast for your 10K is nothing like ideal conditions, and you're not sure how much that should actually change your warm-up. Your warm-up needs a different shape depending on what the forecast says, and most guides don't tell you by how much. Cold weather extends your warm-up by 5-10 minutes and prioritises layering. Hot weather cuts it roughly in half and leans on strides over jogging. Rain adds gear-management steps but doesn't change duration at all. I coach athletes into 10Ks in everything from frost to heatwaves, and the rule I keep coming back to is simple: in a 35-75 minute race, getting the pre-race call wrong costs you proportionally more than it would in a longer event. Here's exactly how to adjust for each condition.

Why Weather Changes the Warm-Up Calculus

A 10K runner has roughly 35-75 minutes to complete the race. A marathoner has 3-5 hours. That gap matters more than most runners realise when the forecast turns against them.

In a marathon, a warm-up mismatched to conditions can be corrected mid-race — there's simply more distance to fix the problem. In a 10K, there isn't. Too little activation in the cold, or starting overheated in the sun, locks in its cost almost immediately. The first 1-2 kilometres of your race is where a wrong pre-race call gets paid for, and by then it's largely too late to undo.

Cold-Weather Protocol: Staying Warm Until the Gun

Below roughly 10°C (50°F), extend your jog phase to 12-15 minutes — longer than the standard 8-10 you'd use in mild conditions. Keep every drill purely dynamic: leg swings, high knees, A-skips. No static stretching on cold muscle — it reduces force output rather than preparing it.

Add 1-2 extra strides beyond your standard protocol to compensate for the heat you'll lose while queuing in the corral. And use what I call the throwaway layer system: wear an old long-sleeve top or a bin-liner over your race kit right up until the final 3-5 minutes, then discard it at the corral entry.

Below about 5°C (41°F), I add gloves and a hat to that system, both retained until the last possible moment before the gun. I use these two thresholds — 10°C and 5°C — with my own athletes as the trigger points for stepping up the protocol, not as arbitrary round numbers.

Hot-Weather Protocol: Avoiding Pre-Race Overheating

Above roughly 24°C (75°F), or in high humidity, cut your total warm-up time roughly in half. A 20-minute protocol becomes 10-12 minutes. Cap your jog phase at 5 minutes, and do your mobility and drills in the shade if there's any available near the start.

Keep your strides — just fewer of them. Four strides becomes 2-3, not zero. Neuromuscular priming still matters in the heat; cutting strides entirely under-prepares you just as much as over-warming does. Add active cooling in the final minutes: cold water on your neck and wrists, and minimal clothing until the gun rather than anything extra.

My coaching judgment here is deliberate — reducing strides is smart heat management, not an excuse to under-prepare. Runners who skip strides altogether in the heat because "it's hot enough already" tend to feel flat and sluggish through the opening kilometre, which defeats the purpose of cutting the warm-up down in the first place.

Wet-Weather Considerations

Rain doesn't change how long you warm up — it changes how you manage your gear around the same protocol. Wear a cheap wicking base layer or a throwaway top during the warm-up itself, not just for the race, so you don't start already soaked and chilled.

Use a pair of old "throwaway shoes" for the warm-up and the corral queue, then change into your racing shoes in the final minutes. This keeps your race shoes dry and grippy for the start rather than already saturated before the gun. I've had an athlete race in soaked shoes after warming up in the rain without a spare pair — her feet were cold and heavy from kilometre one, entirely avoidable with a two-dollar pair of old trainers.

If drills have to be done on wet or slick ground, drop the high-impact movements — bounding, fast leg swings — in favour of controlled dynamic stretches. A slip during a drill is a genuinely avoidable way to pick up a strain before you've even started racing.

Layering and Gear Decisions Through Warm-Up and Race Start

Here's how I'd summarise the gear logic across all three conditions in one place — the piece most runners never see assembled together.

The general principle underneath all of this: the last layer should come off close enough to the gun that you don't re-cool, but early enough that you're not fumbling with sleeves at the corral line.

Guidance for Marginal or In-Between Conditions

Most weather guidance skips the middle ground — roughly 10-18°C (50-64°F), low wind, moderate humidity. My rule here is straightforward: default to the standard, unadjusted protocol described in the standard ability-based warm-up protocol rather than guessing at an adjustment that isn't needed.

The one exception is overcast-and-breezy conditions, which cool you faster than the air temperature alone suggests. I treat an effective wind chill below about 8°C as the cold-weather trigger, even if the thermometer reads higher than that. Wind strips heat off exposed skin during the corral wait in a way still air at the same temperature doesn't.

Combining Weather and Mass-Start Constraints

Cold-weather protocols — the longer jog, the extra layering — are hardest to execute at space-constrained mass-start venues, and hot-weather protocols relying on shade or cooling may be impossible if there's no shaded ground near the corral.
