10K Warm-Up Protocols by Ability Level
You've read a generic 10K warm-up routine and you're not sure whether it actually fits your goal pace or was written for someone racing much faster or slower than you. Your warm-up should scale with your goal pace, not stay the same regardless of what you're racing for. A sub-40 runner needs roughly 20-25 minutes of jogging, drills and strides, building to close to goal pace, because they're racing near their lactate threshold from the first kilometre. A 65-minute finisher needs only 10-12 minutes of easy movement — their race pace is a gentle enough ramp that an elaborate warm-up buys them very little. I've coached both ends of that spectrum, and the gap between what they need is bigger than most generic warm-up advice admits.
Why One Warm-Up Doesn't Fit Every Runner
Picture two runners on the same start line. One is targeting 35 minutes — around 3:30/km — and will spend the entire race working close to lactate threshold, the effort level just below where fatigue accumulates rapidly. The other is targeting 65 minutes — around 6:30/km — running at a moderate, comfortable aerobic effort throughout.
These are not the same event physiologically, even though both runners cover the same 10 kilometres. The 35-minute runner is racing near the edge of what their body can sustain. The 65-minute runner has a considerable buffer below that edge. That gap is the reason the warm-up has to differ — not runner preference, not tradition, not how much time someone has spare on race morning.
Generic warm-up advice — "warm up for 10 to 20 minutes" — ignores this entirely. It treats a threshold effort and a moderate aerobic effort as if they demand the same preparation. They don't.
The Physiological Case for Scaling by Ability
At faster goal paces, the race itself starts close to your anaerobic threshold. Without proper preparation, your neuromuscular system — the connection between brain and muscle that recruits fast-twitch fibres — isn't ready for that demand. Muscle temperature is low, fast-twitch fibres haven't been primed, and the first 1-2 kilometres feels like a shock rather than a controlled build into race effort.
For slower, aerobic-effort finishers, this priming matters far less. The race pace itself is gentle enough that the body can ease into the effort over the opening kilometre without a formal warm-up doing that job first.
I've had sub-40 athletes skip the drill set on a cold morning and consistently report their first kilometre feeling laboured in a way it doesn't when they've primed properly — the fix isn't more jogging, it's the strides. Strides raise muscle temperature and switch on fast-twitch recruitment in a way that steady jogging alone doesn't.
One point worth stating plainly: static stretching on cold muscle reduces force output. Every protocol below is dynamic only — leg swings, drills, strides — for that reason.
Protocols by Band: 35, 45, 55, and 65 Minutes
Here's the protocol I use with athletes across the four common finish-time bands. These aren't generic ranges lifted from a training manual — they're the numbers I prescribe in practice, adjusted through years of watching what actually gets runners to the line primed rather than either flat or overcooked.

The full drill set referenced above is: leg swings, high knees, butt kicks, walking lunges and A-skips. For the 35 and 45-minute bands, run through all five twice. For 55-minute finishers, pick three and do one round. For the 65-minute band, two or three drills is plenty — the aim is to unstiffen the legs, not deliver a training stimulus.

Calibrating Strides to Your Goal Pace
Here's a rule almost nobody states clearly: your strides should build to roughly your 10K goal pace, or slightly faster — not an all-out sprint. Run them over 80-100 metres.
Take a runner targeting 45 minutes, around 4:30/km. Their strides should build from an easy jog to roughly 4:00-4:10/km by the final third of each rep — not a flat sprint. The goal is neuromuscular priming and pace-memory, giving your legs and your nervous system a rehearsal of the rhythm they'll need at the start line. A maximal sprint creates fatigue you don't need before a 10K even begins.
For the 65-minute band, strides are optional, and where used should stay comfortably controlled. The point there is simply to unstiffen the legs after standing around at the start — not to simulate race pace, which isn't demanding enough at that intensity to need rehearsing.
Time-Budget Trade-Offs for Recreational Finishers
Here's a direct coaching judgment: if you're in the 65-minute band, the physiological return on a 20-minute warm-up is genuinely low. Your race pace itself is a sufficient ramp into effort — you don't need to manufacture that ramp beforehand.
That 15-20 minutes is very often better spent on queue positioning near the start line, a bathroom stop, and bag drop. A mistimed toilet queue costs more real minutes — and more stress — than a shortened warm-up ever costs in performance. I've had a recreational athlete miss her start corral cut-off entirely because she was mid-drill-set when the gates closed. She'd have been better off standing in the queue ten minutes earlier and doing a shorter version.
My decision rule, if you're forced to choose: prioritise being properly positioned in the corral over completing a full drill set. Being in the right spot at the gun matters more than an extra five minutes of dynamic stretching for a runner at this effort level.
Bringing Warm-Up and Pacing Into One System
The same 35/45/55/65-minute bands that shape your warm-up also govern how you should pace once the gun goes. They're not separate systems — a properly primed runner in the 35-minute band needs to hit threshold effort almost immediately, while a well warmed-up 65-minute runner can ease in gradually.
