Winter Training Logistics: Dark, Cold, Ice, and the Treadmill

Your quality session is written on paper for a dry track at a fixed pace, and outside it's dark, icy, or both. When you move a middle-distance interval session onto a treadmill, run it a bit faster than the outdoor-track equivalent pace, or add an incline instead, to account for the belt doing some of the work for you. Beyond pace, the core decision is simple: if the surface is unsafe and you have no indoor option, modify or scrap the session rather than forcing it as written.

One rolled ankle on a rep you shouldn't have run outside costs you six weeks, not six minutes. The runners who stay healthy through a hard winter aren't the ones toughing out every session exactly as written — they're the ones who can tell within seconds whether tonight calls for the treadmill, the indoor oval, or just the rest day.

Why Middle-Distance Training Faces Different Winter Obstacles Than Distance Running

An easy 6-mile run tolerates a slippery patch or a missed step — you slow down, you carry on. A 300m rep at near-maximal effort doesn't. Precise pacing and secure footing both matter more when you're moving fast, which is exactly when winter conditions are working against you hardest. That gap between what distance runners can shrug off and what middle-distance runners can't is the reason this page needs to exist separately from generic winter-running advice.

Translating Track Intervals to the Treadmill

This is the conversion I use with athletes who lose track access every winter. A treadmill belt removes wind resistance and the small braking effect of pushing off real ground, so the same pace feels noticeably easier indoors. Compensate with speed or incline, not both at once. Treat the paces below as a practical starting point rather than an exact formula — the well-known "1% incline" research (Jones and Doust, 1996) was validated at endurance-training paces, not at near-maximal rep pace, so if 82-85 seconds still feels too easy, nudge the incline or speed up a little further:

Worked example: a planned outdoor session of 6 x 400m at 800m race pace, say 75 seconds per rep with 2 minutes' rest. On the treadmill, either set the belt to the 68-70 second equivalent pace and hold it for the time your outdoor rep would take, or keep the 75-second pace and add a 1% incline. Keep the 2-minute recovery unchanged either way — that's what preserves the session's original demand. Most treadmills can't reliably stop you at exactly 400m, so run each rep by time at the adjusted speed rather than by the distance counter, and match your recoveries by the clock too.

Making the Most of Indoor Track Access

If you've got access to an indoor 200m oval instead of a treadmill, the tight, banked turns change the effort of a rep compared to a flat outdoor track. Running turns in lane 2 or wider reduces the lean and lateral stress on your ankles and knees, which matters over repeated hard efforts. Design sessions around the space you've got — favour 200m and 300m reps over 600m-plus efforts on a tight indoor oval, since longer reps mean running through far more tight turns in total, repeatedly loading the same ankles and knees while you're fatigued, where the tightest radius does the most damage to your form and joints.

Deciding When to Modify vs. Scrap a Planned Quality Session

This decision is the single biggest gap in most winter-training advice, and it deserves a clear framework rather than a judgement call made in the dark at 6am. I coach three tiers:

Tier Conditions What to do
Tier 1 Cold but the footing is safe and dry Run the session as planned, just extend your warm-up
Tier 2 Icy or unsafe outdoor surface, no indoor access Convert to the treadmill using the pace/incline table above
Tier 3 Dangerous cold, wind chill, or no safe option at all Swap for a controlled effort run, or take the rest day — don't force it

I've coached both outcomes of ignoring this framework. One athlete forced a scheduled speed session onto an icy path because the plan said Tuesday was a quality day, and rolled an ankle on the second rep — six weeks lost over a session that should have moved indoors. Another athlete, facing the same ice that same week, converted straight to the treadmill without a second thought and stayed on track for her whole season. The session mattered less than the decision about where to run it.

Gear and Warm-Up Adjustments for High-Intensity Cold-Weather Work

Layer for the temperature you'll be at during your warm-up, not the temperature you'll reach mid-session — dress for standing around cold and you'll overheat by rep three. Extend your dynamic warm-up to 10-15 minutes before any near-maximal effort in cold air, longer than you'd use in racing season, since cold muscle and connective tissue need more time to become genuinely ready for a hard rep. On icy or packed-snow surfaces, trade your regular trainers for a shoe with real traction, or spikes if you have them — this isn't the week to test your grip mid-session. Frequently Asked Questions

Does darkness alone, without cold or ice, change a session?

Yes, slightly. Darkness reduces your ability to judge footing and read the surface ahead, so even on a dry, mild evening it's sensible to shorten your fastest reps or move them to a lit stretch. It's a smaller adjustment than cold or ice, but not a zero one.

Is a treadmill session as effective as the outdoor version?

Yes, provided you apply the pace or incline adjustment. Without it, most runners under-load the session because the belt does part of the work for them, and the session ends up easier than intended without you noticing.

Should I just skip quality sessions entirely in bad weeks?

No, not by default. Converting or modifying the session almost always beats skipping it outright. Reserve a full skip for Tier 3 conditions — genuinely dangerous cold, wind chill, or no safe surface available at all.
