The track goes quiet in winter, but the miles keep piling up — and so does the risk of a niggle that follows you into spring speed work. Skip the gym now and you're pounding pavement all winter on legs that get progressively less resilient, right as spring intervals ask more of your hips, hamstrings and calves than any easy run ever will.
Published research on distance runners consistently shows that heavy-load and combined strength training produce moderate-to-large improvements in running performance — not marginal ones. For you, that means winter is the window to build the strength reserve that lets you absorb higher-intensity track work without breaking down. Skip it, and you're pounding the pavement all winter on legs that get progressively less resilient, right as spring intervals ask more of your hips, hamstrings and calves than any easy run ever will.
Think about what base building actually asks of your body. Weekly mileage climbs, session after session, with no track speed to break up the load. That's a lot of repetitive impact through the same muscles and tendons, week after week, with nothing pulling in a different direction. Strength work is the counterbalance — it loads your hips, hamstrings and calves through ranges that easy running never reaches, and it does it under control, in a controlled environment, rather than at pace on a cold morning. The trick is treating it as part of your training, not an optional extra you fit in if you have energy left over.
You don't need twenty exercises. You need six done properly, hitting the areas that fail first when middle-distance mileage climbs. I see runners chase novelty in the gym — a new machine, a new circuit off social media — when what actually moves the needle is repeating these six movements, adding load progressively, and getting the form right every single time.

This is the two-session template I give BRT athletes during base — not a generic strength-for-runners listicle, but the actual sets and reps I write on their programs.
Session A — squat-pattern, single-leg and core: back squat 3x6-8, walking lunge 3x10 per leg, single-leg RDL 3x8 per leg, plank variation 3x30-45 seconds.
Session B — hinge-pattern, plyometric and core: Romanian deadlift 3x8, step-up 3x8 per leg, box jump or bound 3x5, side plank or anti-rotation hold 3x30-45 seconds per side.
In early winter, when running volume is lower, I'll add an optional third session: a lighter full-body circuit of 2-3 sets of 10-15 reps, kept well short of failure. Once running intensity climbs, that third session is the first thing to drop.
A few notes on execution. Warm up properly — five to ten minutes of dynamic movement before you touch a bar, not a couple of arm swings. Load progressively: if you can complete all sets at the top of the rep range with good form, add weight next session, not before. And don't chase soreness. A moderately fatigued muscle the next day is fine; barely able to walk down stairs means you've overreached, and that's lost running quality for the rest of the week.
Here's my defensible coaching rule: schedule strength at least two days before a high-effort running session — intervals, hills, or a long tempo run. Never the day before, and never on the same day as quality track work. Fatigued legs on the squat rack lead to poor form, and fatigued legs on the track the next day lead to a session you can't hit your splits for.
A layout that works well: Monday strength, Tuesday easy, Wednesday track, Thursday strength, Friday easy, Saturday long run, Sunday off. That gives you 48 hours of buffer either side of your hardest running day.
If your week doesn't fit that neatly — shift work, family commitments, whatever it is — the rule still holds: count backwards from your hardest running day and place strength no closer than 48 hours out. A consolidation week, where you drop volume across the board, is also a sensible time to skip a strength session entirely rather than force it in on tired legs.

I coached an athlete a couple of seasons back who kept lifting heavy — full building-phase volume — right into competition season. He felt flat in every early-season race, legs never quite fresh. We backed the volume off to the maintaining phase above and his times came right within three weeks. The lesson: strength you've already built doesn't need heavy sets to hold onto through spring, and progressively cutting back protects your legs for racing.
The shift in emphasis matters as much as the drop in volume. During the building phase you're chasing strength — heavier loads, more total sets, muscles working hard through a full range of motion. During the maintaining phase you're chasing power transfer — fewer sets, but more plyometric work, because bounding and hopping teach your legs to apply the strength you've built quickly, which is exactly what a fast 800m or mile finish demands. Building strength without ever converting it to power leaves fitness on the table.
No gym access, or training through bad weather with only a spare room? These substitutions keep the same session structure and target the same areas.

Keep the same sets and reps as the barbell version — the exercise changes, the dose doesn't. A Bulgarian split squat at 3x8 per leg with bodyweight or light dumbbells trains the same quad and glute strength as a loaded back squat; it just gets there through range of motion and single-leg control instead of a heavier bar. Beware treating bodyweight work as automatically easier — a strict pistol squat is one of the harder single-leg movements going, and most runners need weeks of progression to own it.

Will lifting make me bulky or slower? No. Two sessions a week of moderate-rep strength work will not add meaningful bulk when you're also running 40-plus kilometres a week. The interference is theoretical at this volume. What you will gain is a more resilient hip and ankle complex, which is what actually keeps you fast through spring.
Do I need a gym membership to do this properly? No. The bodyweight and minimal-equipment alternatives above follow the same session structure and target the same areas as the barbell version. A pair of dumbbells and a sturdy step are enough for most of the program.
