Warm Up for a 1.5 Mile Test: Timed Protocol, Strides and Mistakes
You're not sure what an actual proper warm-up looks like before a 1.5 mile test, beyond a vague sense that you should jog a bit first. A warm-up before this test is not optional, and it is not about loosening up. It is about priming your cardiovascular system and neuromuscular pathways so that your first 400 metres is run at target pace — not at an effort level that sends you into oxygen debt before you've cleared the first bend. The runners who consistently blow up in the first lap are almost always the ones who stepped to the line cold, or who warmed up so hard they were already breathing heavily before the start. The Test-Day Warm-Up Timeline
Allow 20 minutes from the start of your warm-up to the moment you cross the start line. Here is what those 20 minutes should look like:
T-20 minutes: Begin easy jogging. Start at a gentle pace — well below your goal test pace, at a conversational effort. Continue for 8–10 minutes. You are simply raising your core temperature and getting blood moving through your legs. Nothing heroic. Nothing fast.
T-10 minutes: Dynamic drills. Stop jogging and spend 2–3 minutes on dynamic movement. Leg swings forward and back (10 each leg), walking lunges (8–10 steps), high knees (20 metres), and heel flicks (20 metres). These prime your hip flexors, hamstrings, and calves without fatiguing them. Skip the long static holds — they reduce power output before high-intensity running.
T-7 minutes: Strides. Do 2–3 strides of 20 seconds each. A stride is a controlled acceleration — start at easy pace and build smoothly to slightly above your goal test pace over the 20 seconds, then decelerate. Walk for 30–40 seconds between strides. These are not all-out sprints. They should feel fast and fluid, not desperate.
T-3 minutes: Settle. Walk slowly. Shake out your legs. Take a few slow, controlled breaths. Do not jog back and forth, do not do more drills, do not add another stride. Just walk, compose yourself, and arrive at the start line in a calm state — legs primed, breathing controlled.
T-0: Run your race. Stick to your lap split from the gun. Your warm-up has prepared your body to run at pace from the first step. Trust it.

How Hard Should the Warm-Up Jog Be?
Genuinely easy. If you finish your warm-up jog breathing hard, you've been running too fast. The warm-up jog should feel almost boring — a pace at which you could hold a conversation without difficulty. For most runners, that means 90 seconds to 2 minutes per mile slower than their goal test pace.
One mistake I see regularly: runners warm up at nearly goal pace for 10 minutes, then step to the line already fatigued and running on adrenaline. The first lap feels fine because of the stimulation of the start. Laps three and four tell a different story. The warm-up jog does not need to be impressive. It needs to be functional.
Strides: The Most Underused Test Prep Tool
Most runners skip strides. This is a mistake — particularly before a high-intensity effort like the 1.5 mile test. Without strides, your body has not yet recruited the fast-twitch muscle fibres needed to run at test pace. The result is that the first 400 metres feels significantly harder than it should, even if your overall fitness is adequate.
Do 2–3 strides of 20 seconds each, about 5–7 minutes before your start. Build the pace smoothly over the first 8–10 seconds, hold for 5–7 seconds at just above goal pace, then decelerate over the final 3–5 seconds. Walk back to your starting point — roughly 30–40 seconds. That is one stride. Repeat twice more.
After your final stride, you should feel a slight activation in your legs — a sense of readiness. Not fatigue. If you feel tired after three strides, you ran them too hard. They should be confident and controlled, not all-out efforts.
Adapting the Warm-Up for Different Scenarios
Treadmill test: Do your warm-up jog off the treadmill if possible — outdoors, on a track, or on a separate machine. If you must warm up on the same treadmill, set it at 50–60% of your goal speed for 8 minutes, then step off for your drills and strides. Step back on at goal speed to start your time trial. Do not start your time trial immediately after a treadmill warm-up without the 3-minute settling window.
Cold weather: Extend your warm-up jog to 12–15 minutes rather than 8–10. Cold muscles take longer to reach optimal operating temperature, and the difference between a cold start and a properly warmed-up start is more pronounced when the air temperature is below 10°C. Keep moving during your settling window — walking rather than standing still.
Waiting in a testing queue: If you are in a group test and your start time is uncertain, keep moving. Light walking or very gentle jogging in place is better than standing still for 10 minutes. Once you know you are starting within 3 minutes, stop jogging and settle. If you have already done your full warm-up and then waited more than 10 minutes, add one more stride before the gun.
Only 5 minutes available: 5 minutes of progressive easy-to-moderate jogging, followed immediately by 2 strides of 20 seconds. Simple. This is a significant downgrade from the full protocol, but far better than starting cold. Prioritise the strides over the drills if you have to choose.
Warm-Up Mistakes That Cost You the First Lap
No warm-up at all. Your cardiovascular system needs 5–10 minutes to shift into higher gear. Without that shift, the first 400 metres of the test hits you like a wall — your heart rate spikes, your legs feel heavy, and you go out at a pace that feels harder than it is. Many runners misread this as going too fast, slow down prematurely, and lose time they never needed to lose.
Warming up too hard. If you finish your warm-up jog at 80–85% of maximum effort, you arrive at the start already depleted. The adrenaline of the start masks it for a lap or two. Then it catches up with you. Easy is the word. Genuinely easy.
Stopping for too long between warm-up and start. Your core temperature and muscle readiness begin to decline within 5–10 minutes of stopping exercise. If you complete your warm-up and then stand around for 15 minutes waiting for the test to begin, the priming effect largely disappears. Do your settling walk within 3 minutes of the start, not earlier.
Static stretching before the test. Research is clear on this: static stretching immediately before high-intensity running reduces power output and running economy for the first few minutes of effort. Leg swings — yes. Walking lunges — yes. Holding a hamstring stretch for 30 seconds — save it for after the test.
