Should You Use 1% Incline?

The short answer: yes, if you are running at 7:30 per mile or faster — that is, 8.0 mph or above on the treadmill. At those paces, the lack of air resistance on a treadmill makes it measurably less demanding than running outdoors at the same speed — a difference confirmed by treadmill-versus-outdoor research (Jones & Doust, 1996). Setting 1% incline compensates for most of it.

At paces slower than 8:00 per mile, the difference between treadmill and outdoor running is small enough that 0% incline is fine. The 1% correction was established by research at paces where wind resistance becomes a meaningful factor — and at a gentle jog, it simply isn't.

If your 1.5 mile test will be outdoors, train on the treadmill at 1% to replicate the outdoor demand more accurately. If the test itself is on a treadmill, set 0% unless otherwise instructed — you are not trying to simulate anything, you are just running the test.

How to Execute a Treadmill 1.5 Mile Time Trial

Set your speed to your goal pace before you press start. Do not begin at an easy speed and try to build up — you will waste the first 90 seconds and arrive at goal pace already playing catch-up. Set it, step on when moving, and run.

Hold that speed for the first five laps. Let the display confirm your splits as you go. With approximately 400 metres remaining — that is roughly the last 2 minutes if you are on a 12-minute goal — increase the speed by 0.5 to 1.0 mph. This is your kick. It does not need to be dramatic. A bump from 7.5 to 8.0 mph for the final 400 metres is enough to meaningfully affect your finish time.

Avoid the temptation to bump speed dramatically in the final 200 metres only. By then, there is not enough distance to generate a real kick — and the sudden change can destabilise your form and feel worse than it helps. Build it earlier, and build it progressively.

Common Mistakes When Setting Treadmill Speed

The most common mistake is setting the speed too high. A runner aims for 12:00 but sets 7.8 mph — a pace that would actually deliver 11:32. The first half feels manageable; the second half does not. Overconfidence at the dial costs more than caution.

The second mistake is ignoring the belt-assist effect. Because treadmill running feels slightly easier than outdoor running at the same stated pace, some runners — particularly those who have only ever trained outside — find that a given mph feels deceptively comfortable right up until it doesn't. Use your breathing and perceived effort as a reality check, especially in the first two minutes.

The third mistake is failing to practise at goal speed before test day. I'd strongly recommend at least two or three treadmill runs at your target mph in the weeks before a timed trial — not necessarily for 1.5 miles non-stop, but long enough that the pace becomes familiar. Running at an unfamiliar speed on test day adds a layer of uncertainty you don't need.

Warm-Up Before a Treadmill Time Trial

Five to eight minutes of easy jogging at around 50–60% of your goal speed is the minimum. If your goal pace is 9.0 mph, warm up at 4.5–5.5 mph. This primes your cardiovascular system and gets your legs moving without fatiguing you before the effort begins.

Add 2–3 short 20-second pickups at or just above goal pace near the end of your warm-up. Step off the treadmill, walk for a minute, take a few breaths, then reset and start your time trial. Arriving at the start line already breathing hard from a too-intense warm-up is a pace mistake — just an earlier one.
