5K Race Morning Routine: Hour-by-Hour Protocol From Wake-Up to Start Gun

You've got a 5K coming up and you want an exact hour-by-hour schedule for race morning, not vague advice to "get there early." For a 9:00am 5K start, a competitive runner should be awake by 6:00am, eating breakfast by 6:15, arriving at the venue by 7:45, and starting a structured warm-up by 8:20. For a beginner or improver, arrival at 8:30 and a 10-minute easy jog from 8:40 is sufficient. Everything in two timeline tables — one for each type of runner.

The Competitive Runner's Morning Timeline (Sub-22 5K)

The strides at T−0:20 are the single most skipped element of a competitive warm-up. Trained athletes who arrive on time and complete the jog and drills sometimes skip the strides and stand in the corral for 15 minutes thinking they're ready. The strides fire the fast-twitch motor units the race needs in the first 400m. Without them, km 1 feels harder than it should for the first 2–3 minutes — which is a significant proportion of a 17–20 minute race.

The Beginner/Improver Morning Timeline (22:00–40:00 5K)

Simpler, lower-stress, shorter warm-up requirement — but don't skip the easy jog entirely.

Breakfast — What to Eat and What to Avoid

Eat 2–3 hours before the start. At 2 hours, digestion is substantially complete for a moderate-sized meal. Below 90 minutes, blood pooling in the gut competes with the muscles for blood flow at high running intensity.

What to eat: 50–70g carbohydrate plus a small amount of protein. Reliable templates: 2 slices of toast with peanut butter and banana; 1 banana plus 30g oats; 2 rice cakes with honey. Familiar foods only. This is not the morning to try something new.

What to avoid: high-fibre foods are the most common cause of GI emergencies in a 5K — no bran, beans, or raw vegetables on race morning. High-fat food slows gastric emptying. Dairy can trigger sensitivity under race-day stress in runners who are usually fine with it.

Coffee: fine if it's habitual. Caffeine at 3–6 mg/kg bodyweight, taken 45–60 minutes before the race, has evidence for performance benefit in events over 5 minutes in duration. For a 25-minute 5K, the effect is real but modest — and not worth introducing for the first time on race morning.

Water: 400–600ml with and after breakfast. Stop deliberate hydration 60 minutes before the race to reduce bathroom urgency at the gun.

The 5K Warm-Up — Why It's Longer Than You Think

A 5K starts at approximately 90–95% of VO₂max intensity. If you start cold, your body spends the first kilometre ramping up to that intensity — which means km 1 is both slower than it could be AND more physiologically taxing, because you're asking the aerobic system to work at high intensity before the cardiovascular and enzymatic systems are prepared.

The paradox of the 5K warm-up: the event is too short to "warm up during the race." A marathon runner can use the first 10km as warm-up because 32km remain. After km 1 of a 5K, only 4km remain. The warm-up is mandatory for any runner targeting a time goal — it's not optional preparation, it's the first segment of the race done correctly.

I've observed the start-cold effect consistently in coaching: a runner who warm-up jogs for 15 minutes runs km 1 of a 5K 3–5 sec/km closer to goal pace than the same runner starting cold. In a 25-minute race, those 3–5 sec/km in km 1 are unrecoverable.

Beginner warm-up: 10 min easy jog minimum. If pressed for time, cut the drills before cutting the jog. The jog is the non-negotiable element.

Managing Pre-Race Anxiety

Three evidence-based approaches — concrete enough to use, not generic enough to be useless:

Evidence review: in the 10 minutes before leaving for the race, read back through three of your best training sessions from the past 8 weeks. Not to convince yourself you'll run well — but as evidence of the preparation you've done. The race is the test of those sessions. You've done the work.

Process focus: write your km 1 target split on your wrist or on a sticky note on your watch. Your entire focus in the first km is that number — not how you feel, not what other runners are doing. Process focus redirects anxiety into task focus.

Controlled breathing: 4 counts in, 4 counts out, for 2–3 minutes in the corral. Mechanically lowers heart rate and perceived stress. Don't overthink it — two minutes is enough.

One thing not to do: don't tell yourself to "calm down." Anxiety and excitement are physiologically similar states. Research from Alison Wood Brooks (Harvard, 2014) shows that reframing "I am anxious" as "I am excited" outperforms calm-down attempts. The reframe is accurate — race-day arousal is excitement with a fear component, not a threat. Use it.

Large Mass-Start vs. Small Race Logistics

Large mass-start (500+ runners): arrive T−1:00 minimum. Bib collection queues can run 20–30 minutes. The bathroom queue at T−0:20 will be 10 minutes long — arrive at the toilet block at T−0:40, before the queue forms. Seeding: be in the correct corral by T−0:15 or you'll end up behind your pace group.

Small club/road race (≤200 runners): arrive T−0:40. More relaxed logistics, immediate bib collection, and warm-up space typically available near the start. The warm-up timeline above is achievable without the earlier arrival buffer.

Parkrun: arrive 25–30 minutes before the 9:00am start. Run briefing starts at 8:55; the event starts at 9:00. No bib collection needed. Warm-up: arrive early enough to jog the first 800m of the course before the briefing — this serves as both warm-up jog and course preview.

Race Day Bag Checklist

Minimum essentials: bib (pinned the night before) + safety pins; running shoes; race kit; phone/ID; water bottle; small pre-race snack (banana or gel as backup); timing chip if it's a separate item from the bib.

Competitive runner additions: GPS watch (charged the night before, lap settings pre-programmed); race-pace split card (written on wrist or laminated); warm layer to discard at the start; electrolyte tablets.

What to leave at home: new shoes (nothing new on race day); new nutrition products; an over-packed bag if race organisation has unreliable bag drop.
