- Km 2-2.5 — the moment of realisation: Stop watching your pace. Switch immediately to a breath-count cue rather than chasing numbers on your wrist.
- Km 2.5-3.5 — glide, don't slam: Bleed off the excess speed over roughly a kilometre, not one stride. A gradual return to goal pace preserves the race; an abrupt deceleration wastes the banked speed entirely.
- Km 3.5-5 — reassess and decide: Check your pacing error against the thresholds above and make the fight-or-reset call.
- Km 5-8 — execute with a stated micro-goal: Commit to something concrete — "hold 4:40 per km to the line" — rather than a vague intention to recover.

Here's a simple test: if you can't speak a short sentence in rhythm with your stride, you're running above target effort. When that's the case, don't fight it with willpower alone — use a 3-2 breathing pattern instead. Inhale for three steps, exhale for two. Use that rhythm as your pacing anchor for the next 500m to 1km, instead of your watch.
Pair the breathing reset with a quick form check. Drop your shoulders. Unclench your jaw and your hands — tension in either burns energy you need elsewhere. Shorten your stride slightly rather than lengthening it; over-striding under fatigue increases braking force with every footstrike, which is the last thing you need right now.
Be patient with this. It's a 60-90 second reset window, not an instant fix. Expect the correction to feel gradual, not immediate.
The Mental Reset: Composure After a Bad Start
Panic after a bad start triggers a second, bigger error. Some runners overcorrect — surging to "fix" the mistake, which only compounds the original energy debt. Others swing the other way and resign entirely, losing far more time to a collapsed effort than the original pacing mistake ever cost them.
The technique I give athletes is a single reframing cue, used in the moment: "that kilometre is banked — this kilometre is a new race." Pair it with one visual anchor — the runner just ahead of you, or a landmark 200 metres out — to narrow your focus away from the pace-and-time spiral.
I've seen this play out both ways with club runners. One panicked after a fast opening kilometre, surged to try to "fix" it, and blew up completely by km 6 — a walk-jog finish, well outside any realistic time. Another, in the same situation, used the "new race" reframe, settled into the protocol above, and salvaged a finish within touching distance of goal pace. The difference wasn't fitness. It was composure.
