Hot-Weather 5K Decision Guide: Race, Revise Your Goal, or DNS

Let's face it — race morning in a heatwave is one of the hardest decisions you'll face as a runner. My advice to you is straightforward: below 22°C, race at goal pace; between 22–28°C, revise your goal; above 28°C with high humidity, seriously consider a DNS. That's the framework. But the exact threshold that applies to you depends on your runner profile — if you're older, heavier, less fit, or on certain medications, shift those thresholds down by 2–3°C across the board.

Pick the Right Metric — Temperature, Humidity, Dew Point, and Wet-Bulb

Air temperature alone is the metric most runners check first — and the least accurate predictor of heat stress. It tells you nothing about humidity, which is what actually determines how well your sweat can cool you.

Relative humidity adds context but is still incomplete. 30°C at 90% humidity (tropical) produces far higher thermal stress than 30°C at 40% humidity (dry heat). Don't rely on it alone.

Dew point is the most practical single metric I'd recommend you use. Above 18°C: meaningful sweat efficiency reduction. Above 21°C: significant impairment. Above 24°C: severe reduction. This is the metric I've built the decision matrix around — it directly represents how effectively your sweat can cool you, not just how humid the air feels.

Wet-bulb globe temperature (WBGT) is the research standard — it combines air temperature, humidity, wind, and radiant heat from the sun into a single number. Race organisers use it for cancellation decisions. WBGT above 22 = caution zone; above 26 = high risk; above 28 = cancellation consideration. You can find it on weather apps by searching "WBGT" or "Heat Index."

The practical shortcut: check your phone's "feels like" temperature. It correlates well with WBGT for planning purposes, though it underestimates direct sun radiant heat — so a "feels like 27°C" in direct midday sun is closer to a WBGT of 28 on the course. Bear that in mind.

I want to be direct with you about the 3–6% adjustment at 25–28°C — it translates to 36–72 seconds on a 20:00 time. If you arrived at this race expecting a 20:00, your realistic honest target in those conditions is 20:40 to 21:10. Go out at 20:00 pace and you'll likely run 21:30 after the fade — or worse. The adjustment isn't pessimism. It's precision. Use it, and you give yourself the best chance of a controlled, strong race under the conditions.

Know Your Risk Profile — Who Should Pull Out Earlier

The matrix above is built for a typical healthy recreational runner. If you fall into any of the profiles below, shift the thresholds down — treat conditions as 2–3°C hotter than they are when you're applying the matrix.

Masters runners (55+): your thermoregulatory capacity decreases measurably with age. At 60, your serious DNS consideration threshold begins at approximately 25–26°C rather than 28°C. Apply the matrix one row higher than actual conditions.

Heavier runners: your body mass-to-surface-area ratio affects heat dissipation — a larger body has less skin area relative to mass for radiating heat. Apply the same 2–3°C downward shift.

Less-fit runners: a less heat-adapted cardiovascular system reaches its thermal ceiling earlier. If your current fitness is significantly below your recent training peak — due to illness, injury, or a period away from pounding the pavement — treat conditions as 2°C hotter than actual.

Medications: diuretics reduce plasma volume and heat tolerance; antihistamines reduce sweating capacity; some antidepressants affect thermoregulatory response; beta-blockers suppress the heart rate response to heat. If you're on any of these, my strong advice is to consult your prescribing physician about racing in heat above 25°C. Do not self-adjust medication dosing for race day.

Non-acclimatised runners: if you've been training in cool conditions and your race is in the heat, that's a meaningful risk factor. Your body hasn't expanded plasma volume or adjusted its sweat response. Treat conditions as 3°C hotter than they are — until you've completed a proper 3-week acclimatisation build-up.

How Race Organisers Make the Call

Organisers use WBGT to assess race modification or cancellation. Here's how the thresholds typically break down: WBGT 22–26 = caution — mandatory water stations, encouragement to slow down; WBGT 26–28 = high risk, race modifications likely; WBGT 28+ = cancellation under consideration. Athletics Australia and Athletics New Zealand guidelines recommend caution above 32°C air temperature for road running events.

What organisers cannot guarantee is your personal safety if you push at full effort in extreme conditions. The cancellation thresholds are risk-management standards for the field average — not for you specifically. WBGT 28 means "the average runner is in meaningful danger." If you're in an at-risk category, your personal threshold is lower — even if the race legally proceeds.

Your decision and the organisers' decision are independent. Even if the race goes ahead, you can DNS. Even if conditions sit below the organiser's cancellation threshold, your profile may make DNS the right call. That decision is always yours to make.

In-Race Warning Signs — When to Stop, No Arguments

Stop immediately — these are medical emergency signs:

Confusion or disorientation — if you can't answer simple questions coherently, stop. Chills or goose bumps during a hot race — this is the sign that concerns me most. It's paradoxical thermoregulatory failure: your body producing chills as a temperature regulation response when the system is under extreme stress. Any athlete showing this should stop immediately. Also: cessation of sweating despite continued effort and heat; vision disturbance — tunnel vision or visual flickering; loss of coordination or stumbling. Any of these: stop and call for medical assistance.

Stop and walk, seek shade and water — serious warning signs:

Nausea or dizziness lasting more than 30 seconds. A heart rate that feels disproportionately high for your pace — if you've slowed to easy running and your heart rate still feels maximal, stop. A headache developing mid-race.

Monitor closely and continue with extreme caution:

Feeling significantly hotter than expected in km 1–2. Not abnormal in hot conditions, but watch it carefully. Pace significantly slower than planned despite maximum effort — accept the heat penalty. Do not try to force the pace.

The self-assessment question I'd like you to keep in mind: "Am I experiencing performance decline or physical danger?" Performance decline in heat is expected and acceptable. Physical danger signs require stopping — regardless of how much the race means to you.
