3-Week Heat Acclimatisation Plan For a Hot-Weather 5K
Your goal 5K is going to be hot, and the heat-acclimatisation protocols you're finding online are all written for marathon runners. Heat acclimatisation for a 5K requires 3 weeks minimum (4 weeks preferred). The full 10–14 day protocols designed for marathon runners are excessive for a sub-30-minute race — a 5K thermal load doesn't require the same degree of adaptation. The protocol below is calibrated to the physiological demands of a 5K specifically, not to marathon physiology.
What Heat Acclimatisation Does — and How Much a 5K Needs
Four physiological adaptations result from heat acclimatisation. The most important for a 5K runner is plasma volume expansion: blood becomes more diluted, improving both oxygen delivery and thermoregulatory capacity. This reduces the cardiovascular strain at race pace in hot conditions — the primary performance mechanism.
Second: earlier sweat onset. After acclimatisation, sweating begins at a lower core temperature — the cooling response activates sooner, before heat stress accumulates. Third: lower heart rate at a given pace in heat, meaning reduced cardiovascular load for the same output. Fourth: increased sweat rate, allowing greater evaporative cooling capacity.
How much acclimatisation does a 5K need? The full protocol (10–14 days of daily heat exposure) is designed for events lasting 60+ minutes where sustained thermoregulatory load is the primary challenge. A 5K lasting 17–30 minutes doesn't create the same sustained thermal load. Partial acclimatisation — 3 weeks of moderate heat exposure, 3–4 sessions per week — is sufficient to gain the primary benefits (plasma volume expansion, earlier sweat onset) without the time investment of a full marathon protocol.
The 10–14 day full marathon acclimatisation protocol is appropriate for events where a runner is in the heat for 2+ hours. For a 5K runner, the primary adaptation needed is plasma volume expansion and earlier sweat onset — both of which respond within 5–10 sessions. The 3-week, 10-session protocol is calibrated to that, not to marathon demands.
The 3-Week 5K Acclimatisation Protocol

Passive Heat Methods — Sauna and Hot Bath Protocols
Both sauna and hot bath produce the primary heat acclimatisation stimulus. The key detail for both: do them immediately after a run while your body temperature is already elevated. The additive thermal load is the adaptation stimulus — not the absolute temperature of the session alone.
Sauna protocol: 20 min at 70–80°C, post-run, 3× per week. Week 1: 15 min. Week 2: 20 min. Week 3: 20 min in the first 3 sessions; reduce to 10 min in the final race week.
Hot bath protocol: hot bath at 40–42°C for 30–40 minutes, post-run, 3× per week. Week 1: 25 min. Weeks 2–3: 35 min. Core temperature during the session should reach approximately 38.5°C — this is the adaptive stimulus threshold. The hot bath achieves similar thermal stimulus to a sauna at lower cost and without requiring gym access.
Which is better? Similar adaptation outcomes. Sauna has slightly higher temperature but shorter duration; hot bath allows longer immersion. Choose based on access. The deciding practical factor for most runners is whether a gym sauna is convenient after runs or whether home access to a hot bath is easier.
Safety for both methods: drink 500ml before and after each passive heat session. Exit immediately if you feel dizzy or nauseous. Do not combine with alcohol, antihistamines, or antidepressants without medical advice — all three affect thermoregulation and can shift the risk profile significantly.
The hot bath protocol is something I've used with athletes who can't access a gym sauna. It's less glamorous but the research on post-exercise heat immersion for adaptation is solid. The key detail is the timing — immediately after a run — not the absolute temperature of the bath.
Cold-Climate Runner Preparation — Acclimatising Without Moving
The problem: a runner training in a 15°C climate preparing for a race in a 32°C destination has no outdoor heat training opportunity. The solution: 3 weeks of passive heat sessions (sauna or hot bath protocol above) plus specific race-week preparation on arrival at the destination.
On arrival at hot destination: arrive 3–4 days before the race minimum. Days 1–2 are adjustment — don't train hard. Day 3: a short quality session (15 min easy run + 4 strides at race pace effort in the heat). This is a single acclimatisation dose on top of the passive heat base — enough to give the body a direct stimulus from outdoor heat conditions before the race.
The humidity gap: this is the one thing passive heat doesn't fully address. Saunas and hot baths primarily produce dry-heat adaptation (plasma volume expansion, sweat response). Humid heat — above 75% humidity in warm conditions — adds a sweat evaporation efficiency reduction that a dry sauna cannot fully replicate. If your race is in a humid tropical environment (Singapore, Bangkok, humid summer conditions), manage expectations: the performance penalty will be larger than dry-heat acclimatisation alone predicts. I tell athletes heading to humid races to target 5–8% slower than their flat/cool equivalent and to not interpret this as a fitness failure — it's a physiology reality.
How Acclimatisation Interacts With the Taper
The taper for a 5K is typically 7–10 days. Heat acclimatisation adaptations are still building in days 7–10 of the protocol. Combining full-intensity heat sessions with taper week is counterproductive — you generate both heat stress and pre-race fatigue simultaneously.
The solution is built into the 3-week protocol above: in week 3 (which aligns with taper), shift from active heat training sessions to passive heat only, then remove heat exposure entirely in the final 5 days. The plasma volume and sweat adaptations from weeks 1–2 are sufficiently embedded to survive 7–10 days without reinforcement. You arrive at race day with the adaptation intact and the fatigue absent.
Heat acclimatisation decay: adaptations begin to fade after 3–4 weeks without heat exposure. For the 3-week protocol starting 21 days before the race, the peak adaptation aligns with race week — which is exactly where you want it.
Maintenance Protocol — What If Race Day Is 4+ Weeks Away
If your race is 4–6 weeks after starting the protocol: complete the 3 weeks, then maintain with 1× sauna or hot bath session per week through weeks 4–6. This preserves adaptation at approximately 80–85% of peak level. If your race is 7+ weeks away: don't start the 3-week protocol yet. Begin 4 weeks before the race (allowing for the week 3 taper transition).
Signs that adaptation is working: lower resting heart rate during easy hot-weather runs, earlier sweat onset (you begin to sweat sooner in a session), more tolerance of hot conditions, and reduced RPE at the same pace and temperature compared to week 1.
