Age-Graded 5K Pace Chart: What's a Good Time for Your Age and Gender?
You've compared your 5K time to a younger runner's and it feels like yours doesn't measure up, even though you suspect that's not the whole story. Your 5K time only tells part of the story. A 27:30 for a 55-year-old woman is a stronger relative performance than a 26:00 for a 30-year-old woman — and I'd like you to understand exactly why. Age-grading converts your raw time to a percentage of world-record performance at your age and gender, making fair comparison possible across ages, genders, and years of training.
How Age-Grading Works — and Why It Changes Everything
Here's the calculation: age-graded percentage = (age-group world record for your age and gender) ÷ (your time) × 100. A 75% score means you're running at 75% of the world-record speed for your age and sex. That's a standardised competitive benchmark — not a population average.
The figures come from World Masters Athletics (WMA) age-grading tables, updated periodically. I want to be clear on this: these factors reflect world-class performance at each age, not what your average local parkrunner is doing. So your percentage benchmarks you against physiological potential — which is exactly where your focus should be.
Here's why this matters for your goal-setting. You can get slower in absolute time — as expected with ageing — while your age-graded percentage actually rises, because you're closing the gap to world-record performance at your current age. That's the most meaningful frame for masters runners. A 52-year-old who was 65% age-graded at 48 and is now at 68% is unambiguously improving as a runner, even if the clock shows a slower time.
Age-graded scores transformed how I communicate performance within mixed training groups. Before using age-grading, the 30-year-old's sub-21 was always the reference point — which was demoralising for older athletes performing at a higher relative level. Once I started posting age-graded scores alongside times, the dynamic changed: a 55-year-old's 80% next to a 30-year-old's 75% tells the truth about who is the stronger relative performer.

These are community-established benchmarks used in Masters Athletics associations, not official designations — but they're the standard reference in the masters running community.

The times below come from WMA age-grading factors applied to 5K world record baselines, cross-referenced with parkrun and race statistics. "Recreational average" means the average of runners who actively time their 5Ks — which is notably faster than the true population average. I'll come back to that distinction below, because it matters.

Population Average vs. Running Population Average
The "average 5K time" figure you'll read almost everywhere — roughly 22–24 minutes for men, 27–30 minutes for women — is the average of race participants or GPS-tracked runners. That's a trained recreational runner average. It's significantly faster than the true population average, which includes everyone who has never attempted a timed 5K.
A realistic "typical person attempting a timed 5K for the first time" average: 28–35 minutes for men, 33–40 minutes for women. Much slower than the widely cited figures. If you're just starting out, that's your honest reference point.
I address this confusion early with every new athlete who's come to me discouraged by "average" times they've read online. Once they understand that "average" means "average race participant" — not "average person off the street" — and that their 28:00 puts them in solid recreational territory for someone who actively trains, the psychological shift is significant. And well-deserved.
Using Age-Grading to Set Your Training Targets
Here's how I'd recommend you use it practically: current age-graded % → target % → target time. Take a 50-year-old man currently at 65% age-graded — that's roughly 24:30 for 5K. If he targets 70%, the WMA tables put that at approximately 22:45 at age 50. That becomes the training target. Simple, direct, age-honest.
Year-over-year trend tracking: compare your age-graded % this year to last year's at comparable fitness levels. If it's higher, you're improving relative to your physiological ceiling. If it's lower, your training has decreased, something else is reducing performance, or age-related decline is outpacing training effect. Absolute time alone won't show you this distinction — which is exactly why the percentage trend is the more meaningful metric for masters runners.
The reframe I recommend to every masters runner I work with: change your goal from "I want to run X minutes" to "I want to achieve X% age-graded by the end of this training year." It's a more durable and motivating goal — it removes the absolute time ceiling that ageing imposes. A 60-year-old who targets 75% age-graded and achieves it has improved. Full stop. Regardless of what the clock shows.
Using Age-Grading in Your Mixed Training Group
In a training group with runners of different ages and genders, raw times are not comparable. Age-graded scores are. This is practical, not theoretical — it changes how you communicate performance and how you set training targets for each individual.
Here's an example I find genuinely useful: a 55-year-old woman runs 28:00 for 5K; a 30-year-old man runs 21:00. Who is the stronger relative performer? At 28:00, she's at approximately 68–70% age-graded. At 21:00, he's at approximately 65–67%. She's the stronger relative performer — which often surprises both athletes until you show them the numbers.
My practical advice for group settings: post-race, calculate age-graded scores alongside times. Use the scores for group ranking, PB celebrations, and goal-setting conversations. This approach stops you from systematically disadvantaging older athletes in mixed groups — which is both a motivational and a coaching accuracy issue.
