800m Training Paces and Heart Rate Zones Turning Theory Into Numbers
For short, intense 800m-style intervals — under about 90 seconds of work — heart rate lags too far behind effort to be a reliable real-time guide. Pace is the correct control for these, with heart rate reserved for aerobic sessions. The trick is deriving your training paces from a recent race time rather than a generic zone chart pulled off the internet.
If you've ever pulled up after a hard rep, glanced down at a heart rate number that looked far too low for how much it hurt, and quietly backed off the next one — you weren't undertrained, you were just reading a number that hadn't caught up yet. Get your paces and zones set up properly and that second-guessing disappears.
Why Heart Rate Fails on Short, Intense Intervals
Heart rate response lags roughly 60-90 seconds behind a genuine change in effort. Run a 200m rep in 32-35 seconds and the rep is over before your heart rate has caught up to reflect the true intensity — you'll glance at your watch and see a number that looks moderate, when the effort was anything but. That lag means HR-based effort capping consistently under-calls intensity on short reps.
I've watched athletes who fixate on their HR display during reps consistently under-perform because of exactly this — they see a "low" number and back off, when the number simply hasn't arrived yet. It's a pattern I correct early with every athlete I coach. For anything under 2 minutes of work, I don't let athletes look at HR at all. Pace and effort are what matter; the heart rate number will always tell you yesterday's story, not today's.
Deriving Your Training Paces From a Recent Race Time
Start from a recent 800m or 400m time rather than a generic pace chart — your own race result is a far more accurate predictor of your current fitness than any table built on population averages. The logic is straightforward: easy pace sits roughly 85-110% slower than race pace per kilometre — nearly double race pace — tempo/threshold pace sits roughly 45-60% slower than race pace, and VO2max/interval pace sits close to, or just faster than, 800m race pace itself.
Worked example: a 2:20 800m runner's easy pace works out to roughly 5:30-6:00/km, tempo comes in around 4:20-4:35/km, and VO2max reps are run at roughly 800m race pace itself, so around 2:55/km. Here's how that scales for a couple of other times:

- Open your watch's training or zones menu and select custom pace zones — not the default 5-zone preset, which is built for generic endurance running rather than 800m-specific work.
- Enter your own derived easy, threshold, and VO2max pace ranges as the boundaries for each custom zone.
- Turn on an audible or vibration pace alert for your interval zone, so you get real-time feedback on reps without staring at the screen mid-effort.
- Save the configuration as a dedicated interval-session profile so it loads instantly before track sessions.
Adjusting Targets Across the Training Year
Easy pace tightens and threshold pace sharpens as fitness improves through a training cycle — the numbers you calculated in base phase won't hold by the time you're in race season. Re-derive your paces every 4-6 weeks, or immediately after a time trial or race, so your sessions are always built on current fitness rather than a snapshot from two months ago.
