5K Training Plan Derailed: The Restart Decision Tree for Illness, Injury, and Life
You've missed a chunk of your 5K training and you're not sure whether to restart from scratch or just pick up where you left off. Missed training doesn't mean starting over. The restart decision depends on two variables: how long you missed and why. A 3-day illness gap needs no adjustment; a 3-week injury gap may need a 2-week step-back but not a full restart. The decision tree below maps every common disruption to a specific re-entry protocol — with exact rules for how far back to go and how to return without injury.
The Restart Decision Tree — Keyed to Gap Length
The most common error I see when a runner misses training: the "I'll restart from week 1" response to any gap longer than a week. It feels responsible. It's almost always wrong. You haven't lost all your fitness — you've lost the last 2 weeks' fitness. Restarting from week 1 when you were at week 6 means re-doing 5 weeks you didn't need to redo and arriving at your race undertrained.

Aerobic fitness has significant physiological inertia — it takes longer to lose than most runners assume. Your VO₂max does not fall off a cliff because you missed a week. The fitness built over 8 weeks of training doesn't evaporate in 10 days of illness. Speed sharpness and specific neuromuscular priming fade faster — which is why the step-back rules return you to a point slightly earlier than your pre-gap fitness, rather than all the way to the beginning.
Type of Disruption Matters — Illness vs. Injury vs. Travel vs. Burnout
Gap length alone isn't sufficient. Two runners who miss 10 days — one due to illness, one due to a broken bone — need completely different re-entry protocols. Apply the gap-length rules as the starting point, then adjust for the disruption type.
Illness: the gap-length rules apply. Add one modification: don't resume quality sessions until you've completed 2 easy runs back at normal perceived effort for easy pace. Illness fatigue has a longer tail than symptom resolution — 3–5 days is typical. The first easy run back often feels fine; the second reveals whether the fatigue has genuinely cleared. I've had runners resume intervals 48 hours after illness symptoms resolved and perform poorly because the fatigue was still present — then conclude they were "detrained" and restart the plan unnecessarily.
Injury (non-structural): muscle soreness, mild tendon strain. Apply the gap-length rules. Test: complete one easy run at the return point. If the injury site is quiet: resume as planned. If it flares: take 2 additional rest days and retest before attempting quality sessions. Never resume quality sessions before testing easy running.
Injury (structural or severe): stress fracture, Grade 2+ muscle tear. Gap-length rules don't apply here — return to running must follow medical clearance. When cleared, treat as a 4-week gap regardless of actual gap length, and complete a modified prerequisite test before re-entering the plan. The return protocol is set by the body, not the calendar.
Travel with no running possible: aerobic cross-training during travel (cycling, swimming, elliptical) substantially preserves cardiovascular fitness. If you cross-trained consistently during the gap: drop down by 1 category in the gap-length table. One week of travel with daily cycling can be treated as a 3-day gap. Two weeks of travel with daily cross-training: drop back 1 week only, not 2.
Burnout or motivational loss: this is categorically different and requires a different response. The gap-length rules address fitness loss; burnout is a training buy-in problem. Before restarting: identify why motivation failed — was the plan too hard, the goal wrong, the life load unsustainable? Re-entering the same plan at the same level after burnout without adjusting produces the same outcome within 3 weeks. Adjust plan difficulty, race goal, or training week structure before re-entering. The plan failure is information about fit, not about you.
How to Re-Enter Without Injury
The make-up-work trap is the most reliable source of post-gap injury. The pattern: runner misses 2 weeks, feels behind, adds extra sessions and doubles the planned quality volume in week 1 back. The body's fitness dropped during the gap; the training load tolerance dropped with it. Adding more load than before the gap — to a body that is less prepared for it than it was before the gap — produces injury within 7–10 days in most cases.
The return principle: return to the same volume and intensity as the last completed week before the gap, not where you stopped immediately before it started. This is the right calibration point. Your body adapted to that load; it hasn't adapted to a higher one during the gap.
First return week effort rule: first quality session back at 80% of planned volume (fewer reps, or shorter tempo duration). If you feel strong by mid-week and the second quality session is planned, you can resume at 100%. Do not front-load intensity in the first return session. Your internal sensation of readiness always slightly overestimates actual readiness in the first 48 hours back — the adrenaline of returning masks residual fatigue.
Soreness guide: DOMS from return-week sessions should peak at day 2 and resolve by day 3. If still sore at day 4: reduce next session intensity further. Persistent DOMS past day 3 indicates the return volume or intensity was too high for where you currently are.
When to Accept That the Goal Race No Longer Works
Sometimes the disruption is too severe to recover for the original goal. The decision framework:
If you lost 6 or more weeks of an 8-week plan, you don't have enough time to prepare for the target race at target level. Options: select a race 6–8 weeks later; change the race goal to participation or completion rather than a time target; use the current race as a training effort without a time goal. None of these are failures — they're adjustments to a changed situation.
If you lost 2–3 weeks of a 10-week plan: time to recover is sufficient. Apply the restart rules above and resume.
The general rule: you need at least 6 weeks of continuous training before the race to perform at your training-predicted level. Less than 6 continuous weeks means the fitness may be present but the race-specific sharpening is incomplete. Attempt a race on less than 6 weeks of continuous preparation and you're running on residual fitness — possible, but result will be unpredictable.
Adjusted goal time: a 30-day training gap typically costs 30–60 seconds on a 5K finish time, depending on starting fitness and gap cause. Set an adjusted goal for the race — not the original target. Attempting the original goal after a significant disruption adds pressure that rarely produces better running and often produces worse.

What do I do if I miss a week of training?
Drop back 1 week in the plan and resume. Don't restart from week 1 unless you've missed more than 4 weeks.
Should I restart after illness?
Usually not. 1-week illness = drop back 1 week. Don't attempt quality sessions until 2 easy runs feel normal.
Missed 3 weeks due to injury — where to restart?
Return to the week closest to 50% of your current plan position. Start the first quality session at 80% planned volume.
Can I add extra sessions to make up for lost training?
No. This is the most common post-gap injury cause. Return to previous volume, not inflated volume.
Race is in 3 weeks, 2 weeks lost — should I still race?
Yes, if you have at least 6 continuous weeks behind the gap. Adjust the time goal by 30–60 sec.
Burned out and lost motivation — same rules?
No. Burnout is a plan-fit problem, not a fitness problem. Fix the cause before re-entering the same plan.
